It’s time to lift heavy, get strong, and hit some new milestones. Here’s what to expect:
🏋️♀️ Main Lift: You’ll have 20 minutes to work through 3-5 working sets of one main lift each day. Aim for a steady climb or consistency across sets - no more than a 20lb spread between your first and last set.
🔥 EMOM Burnout: Next up, 10-minute EMOMs (every minute on the minute) of a secondary movement. This is your chance to go HEAVY and really push that burn.
🏃♂️ Conditioning: Fast-paced, AFAP (as fast as possible) workouts each day to leave you absolutely smoked. Remember, time caps are meant to challenge you, not penalize you. Scale smart, push hard, and finish strong. The goal is to hit the right stimulus and finish within your own version of the cap.
The final week, we’ll hit a 5 Rep Max of each movement to test your gains.

We’re putting our strength to the ultimate test and you’ll be able to see and feel the progress you’ve made over the past 5 weeks. Here’s what to expect:
1 Rep Max (1RM) testing is how you find out the heaviest weight you can lift just once (not twice).
You’ll start by warming up with weight you can comfortably do multiple repetitions (maybe 5-6). You then REST for 1-3 minutes, or until you feel recovered and ready to go again. Increase the weight, and try 3 reps. Then rest. Continue to increase the load, doing just 1 rep. Go for the highest weight you can lift with good technique. You’ll keep increasing weight, and resting between sets.
To focus on your 1RM lifts, we will have no super-sets this week. And each day, you’ll have the opportunity to work through two lifts testing for your 1RM. Come ready to push yourself and feel alive!
Never been to Barbell? This is still a GREAT week to come in and explore foundational lifts and expand your strength. Let’s hit some new PRs, crew!

James has been a member since 2018. He quickly fell in love with the workouts which have helped his marathon training over the years, and to just feel good for life’s daily activities. What makes his experience legendary is not only his consistency (everyone knows James will show up and go to work!), but connection to family. Alchemy has become a regular practice for him and his sister to get together (Alchemy’s own, Sammie Holden)! Here’s how James feels about being a Legend:
“It feels a bit funny, because I’m not this super-fit person who is super into working out. But, I try really hard to show up and be consistent, and there’s something ‘Legendary’ about that. I think people showing up and pushing themselves makes Alchemy great because that pushes and encourages me, and I want to bring that energy for others.
What makes this even more cool, is Alchemy is a family thing at this point. Working out with my sister is awesome. She doesn’t let me slack off and even during busy weeks, going to Alchemy is a great way to make time to hang out while doing something good for us. I’m grateful for how much of a backbone Alchemy has provided my life over the past 6 years, from keeping me active during the dark days of law school, or helping me cross-train for marathons. It has been life-changing sibling encouragement to keep me healthy. Alchemy has brought me and my sister closer together which is absolutely Legendary too.”

For the next 5-weeks, the typical "Core Lift" in our Barbell class will be replaced with 4 Complexes. A complex is a sequence of exercises performed back-to-back, using one piece of equipment, with no rest, and no letting go, between each exercise.
Day 1 is the Bear Complex: A Power Clean into a Front Squat into a Push Press, into a Back Squat, finishing with a Push Press from the back. That is one rep. You'll complete 5 full reps in each working set.
Now, let's talk MINDSET. If you're a Barbell regular, this will feel different. Each Complex will require lighter loading and exerting power in a new way. Never been to a Barbell class? This is the perfect time to try out something BRAND NEW and push your limits like never before.

One of the perks of Open Gym is the equipment. The rower is a great tool to use for a warm-up, or to increase the intensity of a full body cardio workout. You can adjust resistance levels on the machine itself, and also adjust your own power output. Here are some tips on how to use the rower:
📌 With your back straight, core engaged, and balls of your feet firmly in the straps, push back first with your lower body, then use your upper back to pull your hands toward your chest. Release your arms toward the base and bend your knees to glide back to starting position.
Think: “legs, arms, arms, legs.”
📌 Take one beat to push out and two beats to glide back. In other words, your push back should be twice as fast as your return to the starting position.

The purpose of this program is to execute lifts slower, over longer periods of time, increasing your strength, and gaining control and confidence with the bar. Rep schemes will incorporate pauses and tempos at different points in each lift.
When focusing on controlled tempos and time under tension, you are naturally going to need to reduce loading. So, after the last several cycles which included weeks of consistent heavy lifting, this cycle will serve as a nice deload period for consistent Barbell goers.
